Walk into almost any gym and you’ll hear one of the most common training goals. “I don’t want to get bulky, I just want to tone up.”
We hear this all the time and while we understand what people are saying, it is based off a misunderstanding of basic physiology.
Here is the truth: toning isn’t a real physiology process. There is not separate muscle toning mechanism that’s different from muscle-building. So saying you don’t want to bulk up but tone, doesn’t really exist the way people think it does. And I would argue, you probably do want to bulk up.
What people are actually describing when they say they want to tone is some combination of building muscle and losing enough fat to reveal it. That’s it. There is no secret rep range, no special toning intensity, no light weight for more rep formula that creates a different type of muscle response. It is just strength training and the results depend on your overall body composition.
But clearing up this myth is just the start. The bigger issue is from what happens when people believe they can tone by a special type of training. When toning becomes the goal, strength training gets treated as a means to an aesthetic end. This causes most people to miss almost everything strength training has to offer.
Strength Training Isn't Primarily About How You Look
Listen, there is nothing wrong to wanting to look better and using that to motivate you to exercise. And I do believe that strength training will help, if that is your goal. Strength training will burn calories and it will boost your metabolism by building metabolically active muscle tissue. Those are real benefits to training and you should take advantage of them. But if the only reason you lift weights in to burn calories, you really are missing out.
Here’s what the research actually shows strength training does for your body.
It protects your muscle as you age. Starting in your 30’s, if you don’t do anything about it you begin to lose muscle mass at a steady rate. This is what you may have heard called sarcopenia. Lower muscle mass is linked to reduced independence, higher fall risk, and worse outcomes across nearly every category of aging-related health decline. But at any age, more muscle means you will have the ability to do more things and be more active. When people get too much in losing weight we often see the dramatic loss of muscle mass. This is the problem with many of the GLP1 meds that have become so popular. The weight loss is unquestionable, but so is the muscle loss. I had this conversation with a client recently. I asked how excited you would be if you got on the scale and saw you lost 20lbs. They said they would be thrilled. But then I asked what if 15lbs of it was muscle would you still be excited… Of course not. More muscle means you can do more things.
It builds and protects your bones. Resistance training creates mechanical loading on bone not just muscle. This tension stimulates bone formation and reduces bone breakdown. Research on postmenopausal women, a group at especially high risk of osteoporosis, has consistently shown that structed resistance training improves bone density in the spine and hip, the two areas most vulnerable to fracture. For a population that loses roughly 1.5-2.5% of bone mass every year in the years following menopause, this is a huge point. It’s one of the few tools that actually moves the needle on fracture risk.
It supports your brain. This is a benefit that almost nobody associates with lifting weights and the research on it is growing fast. Resistance training triggers the release of signaling molecules from muscle tissue that travel to the brain and support neuron health, synaptic connections, and reduce inflammation. Multiple studies in older adults have linked resistance training to improved executive function and memory, along with structural brain changes that support healthy cognitive aging. This is especially true when you perform more complex exercise. Sitting on a machine pushing weight might help challenge muscle, but it does much less for challenging your brain to grow. Try to stick with more functional movements that will challenge your brain to coordinate movement.
Why This Reframe Matters
None of this to say the calorie burn and metabolic benefits, as well as a host of other benefits, don’t matter. They will contribute to better body composition and health. But when this mentality takes priority, motivation tends to collapse when the scale doesn’t move fast enough or the mirror doesn’t show quick results. Muscle health, bone health, and brain health don’t work on the same timeline as fast loss and they matter more regardless of what the scale says.
When you shift the why behind your training from how this will make me look to how is this protecting my health, something happens. The workouts start to feel less like a punishment for what you ate and more like an investment in your future self.
When you are chasing something like muscle tone it can be frustrating, because there is no specific type of training that will lead to it, which will lead you frustrated. Strength training gets your stronger and bigger muscles.
Bigger doesn’t mean you become a body builder either. A little bit of muscle will go a long way. The amount of training and eating to build muscle like a body builder are pretty hard to do.
What This Means for You
If you’ve been avoiding heavier weights because you’re worried about getting “bulky,” or you’ve been doing endless light-weight, high-rep circuits chasing a “toning” effect that doesn’t exist, it’s worth reconsidering what you’re actually training for. Strength training done consistently, with appropriately challenging weight, is one of the most protective things you can do for your muscles, bones, and brain as you age — and the aesthetic changes people associate with “toning” show up as a byproduct of that process, not the other way around.
